You need 27 milligrams (mg) of iron a day in pregnancy, and your prenatal vitamin covers much of that. Food still matters, because the right meals help your body absorb the iron you eat. These ideas use iron amounts from the NIH, and they keep the planning simple.

The short version

  • Build each plate in two parts: an iron food, plus a vitamin C food. Vitamin C helps you absorb the iron in plant foods.
  • The biggest single source is breakfast cereal fortified with 100% of the Daily Value: 18 mg a serving.
  • Beans and lentils are the best budget choices. One cup of canned white beans has 8 mg.
  • You don’t have to reach 27 mg from food. Your prenatal adds iron, and the upper limit is 45 mg a day from all sources.
  • Cook meat, poultry, fish, and eggs all the way through during pregnancy.

How to build an iron-rich plate

  1. Pick an iron food. Lean meat, poultry, and seafood have the form of iron your body absorbs best. Beans, lentils, tofu, and fortified cereal count too.
  2. Add a vitamin C food. Citrus, strawberries, sweet peppers, tomatoes, and broccoli all help, according to the NIH. Eating plant iron with a little meat, poultry, or seafood also improves absorption.
  3. Keep calcium supplements apart. Calcium may lower iron absorption, so take any calcium supplement at a different time of day from your iron-rich meal and your prenatal.

Meal and snack ideas

Iron amounts add up from the NIH values for each food. Pair each idea with a vitamin C food, such as an orange, strawberries, sweet peppers, or tomatoes.

Meal What’s in it Iron (mg)
Breakfast Fortified cereal (100% Daily Value) with strawberries 18
Breakfast 2 scrambled eggs cooked firm, 1 slice of toast, orange slices 3
Lunch White bean soup: 1 cup canned white beans with ½ cup stewed tomatoes 10
Lunch Lentil soup: ½ cup lentils with ½ cup stewed tomatoes 5
Lunch Bean burrito bowl: ½ cup kidney beans, ½ cup enriched rice, ½ cup tomatoes 5
Lunch Tofu stir-fry: ½ cup firm tofu, ½ cup rice, sweet peppers 4
Dinner 3 ounces lean beef, 1 baked potato, ½ cup boiled spinach 7
Dinner 3 ounces canned sardines on toast with ½ cup tomatoes 5
Dinner 3 ounces roasted chicken, ½ cup chickpeas, ½ cup green peas 4
Snack 1 ounce cashews and ¼ cup raisins 3
Snack ½ cup boiled chickpeas 2
Snack 1 hard-boiled egg 1

Watch the total

You don’t need to reach 27 mg from food alone, because your prenatal vitamin adds iron. The upper limit is 45 mg a day from all sources, according to the NIH. A prenatal with 27 mg plus a bowl of cereal with 18 mg already reaches 45 before the rest of your meals. If your prenatal has the full 27 mg, beans, lentils, and meat are better everyday choices than a high-iron cereal, or ask your provider which you should lean on. See Iron in Pregnancy.

Food safety

Cook meat, poultry, fish, and eggs all the way through. ACOG advises avoiding raw or undercooked fish, shellfish, meat, and eggs during pregnancy.

What to do now

  • Pick one iron food and one vitamin C food for each meal you eat today.
  • Keep canned beans and lentils on hand. They’re cheap and they’re among the best sources.
  • If your prenatal has 27 mg of iron, go easy on high-iron fortified cereal.
  • Take calcium supplements at a different time from your iron-rich meals.
